Sauna or Cold Plunge After a Workout? How to Time Recovery Around Your Training Goal

It is one of the most common questions we hear in the Wellness Lounge: you have just finished a hard session at the gym, you are standing between the infrared sauna and the cold plunge, and you have maybe forty minutes. Which one do you get in?

The honest answer is that it depends on what you are training for — and the research on this is more specific than most recovery advice you will find online. Cold and heat are not interchangeable. They send genuinely different signals to a body that has just been stressed, and the same cold plunge that helps a Sunday-league soccer player recover for a Tuesday match may work against a lifter who is chasing muscle growth.

Here is what the evidence actually shows, and how we help members in Tarzana and across the San Fernando Valley sequence their recovery around real training goals.

The short answer, by training goal

If you want the summary before the reasoning:

  • Building muscle or strength? Favor heat, or leave a gap before the cold. Cold immediately after lifting appears to slightly reduce hypertrophy over time.

The problem is that the inflammatory response after resistance training is not purely damage. Part of it is the signal that tells your muscle to rebuild bigger. Quiet the signal, and you may quiet part of the adaptation.

A 2024 systematic review with meta-analysis published in the European Journal of Sport Science — memorably titled “Throwing cold water on muscle growth” — pooled eight studies comparing resistance training alone against resistance training followed by cold water immersion. Resistance training on its own produced clear hypertrophic gains. Resistance training followed by cold water immersion produced gains that were small to negligible by comparison. The authors’ conclusion was measured: cold water immersion does not erase your progress, but it likely attenuates it, by at least a small margin.

The proposed mechanisms line up with that finding. Post-exercise cold exposure has been associated with lower rates of muscle protein synthesis, reduced satellite cell activity, and blunted signaling involved in ribosome biogenesis — all part of the machinery that turns a hard set into a bigger muscle fiber.

Two things worth keeping in perspective. First, “small” really does mean small; nobody in these studies stopped growing. Second, every study in that analysis applied cold shortly after the training session. That timing detail matters, and it is where the practical guidance comes from.

So how long should you wait before the plunge?

What we can say is that the studies showing attenuation applied cold immediately or within minutes of the final set. Separating your cold plunge from your lifting session — using it on a rest day, on the opposite end of the day, or after a conditioning session rather than a strength session — is a reasonable hedge that costs you nothing.

When cold plunging after training is the right call

There is a scenario where blunting a little adaptation is exactly the correct trade: when your next session or event matters more than your next month of growth.

Athletes in tournaments, people training twice a day, anyone facing a hard session tomorrow on legs that are already wrecked — for all of these, recovering function quickly is the priority. Cold water immersion has a real track record here for reducing delayed onset muscle soreness and helping restore performance markers between bouts.

Protocol matters more than most people realize. A 2025 network meta-analysis in Frontiers in Physiology, examining cold water immersion dose across duration and temperature, found that medium-duration, medium-temperature protocols — roughly 10 to 15 minutes at 11 to 15 °C (about 52 to 59 °F) — were the most effective for reducing delayed onset muscle soreness, while colder protocols of 10 to 15 minutes at 5 to 10 °C were better for improving biochemical markers of muscle damage.

In other words, colder is not automatically better. The case for sauna after training

Heat does not carry the same adaptation concern as cold. It is not suppressing the inflammatory signal — if anything, heat stress adds a second, complementary stressor that the body also adapts to.

The strongest evidence sits on the endurance side. In a study published in the European Journal of Applied Physiology, twenty trained middle-distance runners were split between normal training and normal training plus roughly 28 minutes of post-exercise sauna bathing about three times per week. After three weeks, the sauna group improved more than the control group on two objective performance markers: maximal aerobic capacity rose by 0.27 L/min and running speed at a 4 mmol/L blood lactate concentration rose by 0.6 km/h. They also showed the classic heat-acclimation signatures — lower peak core temperature, lower skin temperature, and a heart rate about 11 beats per minute lower during a heat tolerance test.

Two important caveats, because they are frequently dropped when this study gets quoted. That protocol used a traditional dry sauna at 101–108 °C, which is considerably hotter than an infrared cabin; you should not assume the numbers transfer directly to infrared. The direction is promising. The certainty is not there yet.

What heat reliably delivers is something the research is less equipped to measure and members report consistently: it feels good, it downshifts the nervous system after a hard session, and it makes the recovery habit something you look forward to instead of something you dread. That has compounding value. What about contrast therapy — hot and cold together?

If you are pregnant, or you have a cardiovascular condition, uncontrolled blood pressure, a history of fainting, a seizure disorder, or any condition affected by temperature extremes, talk to your physician before starting.
